I’m excited, I’m relieved, I’m nervous, I’m anxious, like honestly, all the feels. I have to be honest though, I did actually see my book in real life in a store on Monday when I jumped off the plane from the Gold Coast. To start, I thought the best place to start was a bit of an overview about what you need to know. Now, for the long run is built on the idea of a system and strategies that I’ve seen work and stories, including case studies, and some really personal lived experience of myself that has gone into creating this philosophy of sustainable performance.

It’s really built around the idea that you need to build your own daily operating system, something that works for you, that is customized to you, that isn’t somebody else’s 10-step 5 a.m. routine, but it’s something that feels like it fits this season of life that you’re in. And most importantly, it works for you on your busiest days, not just your best. You know, at the core of the book is this idea of five rhythms and the five rhythms of sustainable performance.

Performance, which are what you eat, how you exercise, how you manage your stress and recover, how you sleep, and your the quality of your connection, and that is to your purpose, to your values, and to your people. And unlike other well-being or high-performing books, this isn’t about just do these, you know, 10 things in this order. This is really about closing the gap between what you know.

And what you are actually doing. Because for me, that is what I see is the biggest opportunity. I see people knowing what they should be doing, and we’ll probably get into a little bit of that. And undoubtedly, the book will probably uncover maybe some upgrades or give you clarification on some of the knowledge that you’ve got. But the book is really about you finding a way to be able to apply it to your life because that is.

The thing, when you apply something consistently, that is when you get benefit. That is when your life changes, and you’re better off doing less things consistently and leveraging the momentum than trying to upgrade 10 things at a time and only doing that for a day or a week and then it all stopping.

This book really brings together everything I’ve learnt in my career. So 16 years working across elite sport, the military, corporate environments, having my own business or having two businesses. it shares personal lived experience. So even all the way back from when I was in primary and high school and experiences that shaped, you know, the trajectory that my career went on. It shares things that I learnt, things that I’ve gotten wrong.

And I think that’s a really important lens to come from in this book. It’s not just about my professional experience and knowledge and how I can help in that way, but it is about personal lived experience and how even sometimes having the knowledge isn’t enough. And that’s really a critical piece in this book. And it really has shaped a lot of the philosophies, some of the key takeaways. it shaped a lot of the underlying principles.

One of the core frameworks I talk through is what I call the three C’s. Now, this is really about okay, we’re building this operating system. It’s made up of these five rhythms, but this is one of the missing pieces. It’s like, why are we doing the things? And this I believe helps anchor in the habits. And this is also why it’s about less is more. It’s just about knowing, well, when I do this, this is the outcome that it creates. And so the three C’s are charge up, capacity.

Capacity and charge down. So charge up is really about how do you create and sustain energy. Capacity is about how do I manage stress and build my stress tolerance and expand and adapt my capacity to everything that my days, weeks, and life entails. And charge down is about how do I effectively recover. And this is looking at different cadences across days, weeks, months, and years. And it’s giving you

structure. It’s giving you a structure that you can apply, but it’s also clarifying what recovery is because I think this is a huge opportunity. To be honest, out of the three, it’s the one I see is the biggest opportunity, particularly in the corporate world or just the general population, you know, basically outside of the elite sport and the military environments. It is the one that we are getting wrong. We’re mistaking relaxation, like watching Netflix and scrolling on our phone and maybe having a wine

As recovery. That is not recovery. Recovery is about intentional stimulant free time that really allows you to reduce your stress response, which then allows you to adapt to it. So we’re gonna get into that, but that is a big, big, big focus of for the long run. And ultimately, for the long run isn’t about optimization culture, it’s not about a strict routine, as I’ve said before. You don’t have to follow Jess’s 10 steps to X and Y because that’s not what it.

Is what it is about helping you understand your opportunity. It’s helping you start from where you’re at and consider where you want to go and factoring what your life looks like. It is about the individual rhythms that are specific to you and how your life currently is. We’re not benchmarking to a previous version of ourself because if we are, which a lot of us do, and I have done many times before, that within itself is setting us up for failure. And so while

While this is really about upgrades, not overhauls, and simplifying and looking at the bare minimum number of things that you can manage each day and implementing them consistently, it is unbelievable how much that gives us more energy, more capacity, more momentum, and then from there we can build.

And so to kick off, you know, one of the the and to kick so to kick off, I want to kick off, I’m going to answer the question, why I wrote the book. So why did I write the book about all five rhythms of a healthy life and not just one single topic, like nutrition, which is the majority of my background?

Look, great question. And the reason the book well look, the book actually got delayed by a few years. So when I was originally meant to write a book, it was a couple of years ago and it was back when I was still largely working in elite sport and

I was only really working in the performance nutrition space. And so at that time the book was going to be a nutrition book. And it makes sense, you know, that is where the majority of my background has been spent. And then for a few r different reasons, that didn’t happen. The main one being I had a lot of change the year that this came up. So it was about four years ago. I had left a business. I was going out on my own.

I had Covid

And which then turned into long COVID, which then turned into me chasing answers on what was going on. I was getting all these tests done and everything was coming back fine, but I was like, I am not fine. And so after seeing countless specialists and having multiple investigations, we came to the conclusion with all of the the specialists involved, it was a combination of burnout of multiple years with COVID, which had triggered

A number of symptoms. I had a type of asthma. It set off really chronic sinusitis, which I ended up having to have another surgery, my second surgery. And I was honestly really unwell for 12 to 18 months. It was door to door from the time I got sick to the time I had the surgery and recovered. And it took a few months to recover. It was quite brutal the surgery. It was 18 months. And within that time frame, I was bedbound for, you know, a day or a couple.

of days at a time regularly and my energy was so low I was exhausted. I remember I had to wear like five layers. My chest felt heavy. I had this cough which was part of the asthma that I developed.

I really just was very unwell and I was basically in a crisis moment thinking the way I have been operating for most of my life, which is fast paced, which is this narrative that I can do more than most people, has really come at a cost. And this is something I’m really seeing and messaging with my community, audiences I speak to, clients around how the way they’re operating isn’t sustainable. And this is a huge, huge reason I

wrote the book for the long run because

A lot of people recognize that the way that they’re operating isn’t sustainable and they’re looking for answers, but they can’t actually find a solution or something that’s going to work for them. So that is one large reason why. The other two reasons are I’m getting a lot of people recognizing that they’re not prioritizing themselves, that they’re putting everyone and everything ahead of themselves and they’re starting to be aware of this, or they’re aware of this, and they want to make that switch.

And the third reason is because a lot of people are running on empty or running exhausted or just not running at you know full capacity, feeling like they’re constantly wired and tired, and they feel like they’re doing all of the things or they don’t have time to do what they want. But how is something going to make a shift? And so for me, writing this book was to really address those three problems. Whether you’re this high achiever who’s operating unsustainably, whether you’re someone who just wants to prioritize yourself or your health

Health more, or is looking for a way to elevate how you feel each day. This book was written for you. And the reason for that is because I have been all three versions of those people that I’ve just mentioned. And so I really understand what you’re going through, what you’re working through. And I really want to find a way to bring something to you that feels customizable, that feels like it’s speaking to you, and it gives you a framework and it gives you insight.

Insights into what might work, and while I might guide you and give you indications on what you might want to prioritize, basically like a roadmap. You know, it’s basically me saying, you know, well, maybe start here and then you can you can go this way and that way, and you can, you know, bypass the traffic, or you can not take the scenic route and get there faster. It’s me giving you a roadmap, but it’s also allowing you to customize it, it’s allowing you to customize every single one of those.

strategies or stops or routes that you want to take because it needs to be customized to your life.

Now I wanted to now I thought I would dive into some of the questions that have come through. I put our call out on Instagram and I’ve selected about five or six questions to go through answer

I’ve selected five or six questions to go through. So the first one is I already know I should eat better, move more, sleep more, but I just don’t do it. What’s different about for the long run? This is something I kind of mentioned at the start, this gap between knowing and doing, and first of all, identifying it and talking about that. And you know, there’s basically two different types of knowledge: there’s the knowledge of knowing and the knowledge of doing. And for a lot of people,

People, the gap is the doing the execution and being able to do it consistently. And then I think at the moment, particularly in the information economy that we’re in, the podcasts, the social media, the clips, the 30 second, one minute, you know, sound bites, they leave you being exposed to the information, but maybe not really understanding the hierarchy or feeling like you just need to force something into your life, but it doesn’t take into consideration

Who you are, where you’re starting from, what life looks like. And it doesn’t give you visibility on what I call the foundations over the fads. And it’s not to say that some of the one percenters, you know, the things that you might be hearing about, the saunas, the ice baths, the IV vitamin infusions, the cryotherapy, the peptides, all of that. It’s not to say that some of those things don’t have a place. they can for the right person at the right time.

But when you’re just doing that and you’re not addressing the rhythm at which you eat, having high protein breakfast, having protein consistently across the day, consistently going to bed at the same time, aligning with your circadian rhythm, eating enough fiber to improve your gut health, managing your chronic stress, helping you recover daily, weekly, quarterly, and yearly, when we’re not focusing on that, then all of these nice to have’s are not going to be

Not going to have the effect that they could, and then we’re left feeling like we’re doing all of the things, but we’re not getting an impact. And so there is really a difference between what you know and what you’re doing. And when I do the life audit template with my clients, this really shows up. And all the questions in the book, there’s reflections and activities throughout, are shaped around the work I do with my clients on a one-on-one level, so you can get some of the results and impact and at scale.

With whoever buys the book, but it really is about bringing awareness to what you’re actually doing because there is often a disconnect. But until we take the time and until we have the right order, someone there holding out your hand, which is what I’m doing with this book, it is me holding your hand through the book to help you work through this and figure it out in a systematic way that allows you to build on the most important points customized to your life.

The second question is every afternoon I get hit with cravings. I grab whatever I can to get me through the rest of the workday, but I know it’s not doing me any good.

You were not alone. First of all, this is so so common. I was just at a health retreat at Eden Retreat, which is a little hint actually to the competition that I’m going to speak about shortly. But I was sitting there talking to a lady and she was talking about, you know, 4 30 PM, she has the cravings for the cakes or the peanut butter on toast. And I just said to her, you know, this is what I do for work and you know, I help people with this. Like, what are you doing at breakfast and at snacks? Because this is a really common

area for a lot of people to get gains from. And her protein and her breakfast, she said, Look, I’m it’s quite small, I’m not that hungry in the morning. And for her snack

she wasn’t thinking about it proactively. She was waiting until she got hungry and the cravings kicked in. And so I just said, you know, gave us some recommendations around trying to have a mindset of training, nutrition training at breakfast, trying to eat a bigger portion, even though it’s not familiar and not comfortable. But if you put attention to the morning and you have a bigger volume of food and you have more protein, twenty to forty grams, and for her she was vegetarian, so we were looking at eggs or dairy or

soy options that was within her foods that she was eating to get her closer to that. and like most people

There can be resistance. And she just thought and she said, like, I’m just not that hungry. And I said, I totally understand. Right now your body and brain are operating how it has always operated. And so for you to get a different outcome, it requires a slightly different approach. And I guess if you were to think about your training, you know, if you ever were training for something, if you were training for an event, a triathlon, a marathon, even if you were just training to get fitter, faster, stronger, you know that you don’t just

walk in and do one session and then you’ve adapted and then you can you’ve achieved your goal. You know that you need to train regularly and consistently over days, weeks, months, even years to get that result.

And yet, when it comes to nutrition, we don’t think the same. We think we know it, we do it, that’s it. It’s not it. You need to nutrition train yourself. You need to train your body and your brain to adapt to the change. And so that’s why it’s about starting small, starting slowly, working with an option that works for you. For her, she was like, I absolutely cannot eat three eggs or two eggs and a hundred grams of cottage cheese. Absolutely not. Okay, great, let’s not go with that option. Maybe can you do

Some yogurt and add some protein powder and use a soy or a cow’s milk because that has higher protein. We need to look at a way that works for you. But it’s understanding the principle. The second thing there, and this is a core philosophy throughout the book, is being proactive rather than reactive. And so for her, she was waiting until she got hungry in the afternoon or starving or the cravings kicked in to eat. And I said, okay, if that’s happening at 4 30, can you set a reminder at 3 30 or even 4 to have

Yeah.

Be intentional about it. You know, have something on hand. Depending on what you’ve had at breakfast, if you didn’t have like a sweet option, you could have yogurt and fruit there or a muesli bowl, you could have crackers and cheese and avocado or tomato. We came up with a few options. But if you can set that alarm to train yourself to have the snack so you’re not reactively waiting until you’re flying in the door and you’re starving and the toast or the cake or the whatever’s speaking to you, then that will help you break that cycle. Because what’s happening at the moment is a very

reactive approach which is completely you know normal for a lot of people because we go with the flow of life we wait until their space or time or cues but if we can start to be more proactive and consistent and within rhythm it’ll significantly reduce that.

The third question, I feel like I’m just exhausted all the time. I’m too exhausted to work out, make dinner, do the things I need to do to make my life better, but I feel like I need energy first to do what I want to get done.

So common, you know, there’s a few ways I could take this answer, but the thing I wanted to talk about is energy and recovery are two sides of the same coin. And so to have more energy, it’s really about replenishing that energy and recovering effectively. And now there’s a whole chapter in the book on stress and recovery, and it’s not about avoiding stress, it’s about learning how to dance and adapt to stress and lean into good stress. And I go into all of that.

But I also talk about building a recovery rhythm. And within that, it’s about looking at daily, weekly, quarterly, and yearly activities that you might do. And where you’re going to get the biggest bang for buck is what you do daily, having two to three micro breaks, brain breaks, intentional, stimulant-free time, even if it’s only a few minutes in between meetings where you can bring down that stress response, where you can

Cognitively restore. And so maybe that’s some breath work, maybe that’s a lap around the block, maybe you’ve got extra time and you can go for a longer walk.

What it is about doing is silence and restoration and a lack of stimulation. And so what it is not is going and grabbing a coffee and checking your phone or checking your emails, checking your social media, doing your personal admin calls. It’s not to say that you can’t do those things. It’s not about not drinking coffee, but it’s about allowing for rest and restoration. And so even if you can make the switch, go for a walk around the block first, grab your coffee on the way back, put the phone away.

Don’t take it if you can, you know, take a card and pay for it that way. But allow for that silence. Try to be present in the moment. Try to look around the surroundings and just take it in. And if the brain races, well, two things. One, good, because all of those thoughts you’re having, you probably would have had them at 2 or 3 a.m. And second thing, bring it back to the moment. Maybe do some breathing. And I take you through some breathwork techniques in the book. But it can even just be as simple as putting your hand on your stomach.

and trying to breathe more slowly into that.

But one of my philosophies is about taking rest before you need it. Similarly to this whole proactive over reactive. And for me, the six months that I’ve had, or probably the 18 months since becoming a mother, or 19 months, you know, I haven’t had much time to myself like I normally would. And then in the mix there, I went and wrote a book. which I shared last week, how I did that. And it was quite an intense period. And because I know and I have these tools.

I’ve been able to adapt them to the current season of life. But coming into this season, I’m about to launch the book. It’s getting launched today. I wanted to rest and restore and recalibrate. You know, I wasn’t exhausted and burnt out, but I was probably a six or a seven out of ten. And if I’m honest, I was a six or seven out of a ten for a long time. And I wanted to come into this phase more elevated, more rested, more restored. And so

this one might speak to a lot of people listening. I’ve got two kids and a full-time job. Realistically, what does doing this properly even look like when I feel like I’m putting out new fires every day? This is so important, and I’ve mentioned this already, but I want to double down. We need to meet you where you are at in this season of life. If you are

In a season of life where you now have children, or you have a career, or you have a business that requires a lot more of you than a different season of life, you need to customize your strategy to this season. You need to not benchmark to a past version of yourself. Less responsibility, more time. And you know, this point, I think, I was meant to write this book in this season of life.

You know, I think there was a few reasons, but having done this now, while I’m a mother with a business with less time, I always really tried to understand my clients’ lives practically, pragmatically and customized to them. But I have to be honest, until you’ve walked in their shoes, you really it it’s it’s not the same.

And so now writing this book in a version of life where I am a mother and I have a business and all of that has really opened my eyes to be able to put something together which is going to help more people. And I really believe that. And so at the very minimum, it’s about getting clear on what is your domino habit. What is that first thing that you need to do for yourself in the morning that sets the tone for the rest of the day? And now I want you to think

About this. Think about those days where things just run a little bit more effortlessly. Maybe your mood is elevated, your focus is elevated, your energy is elevated, everything just flows a little bit more effortlessly, just like a row of dominoes when you knock it. That is your domino habit. And you need to find it and you need to protect it at all costs. And at a minimum, that is where you start. Even if you do that one thing in the morning, I’m not saying the time, I’m not saying what it is, it’s unique to you.

But get clarity on that and protect it at all costs. And that will allow everything else to just knock on a little bit more effortlessly. But when you don’t do it, everything’s more expensive. Cost you more energy, more time, more bandwidth, you’re a little bit snappier, your mood isn’t great. I get it, I’ve been there. At a minimum, domino habit. And again, you know, I talk about that in the book. To be honest, that was actually gonna be the name of the book. but when it went in the proportion.

Proposal went in. We decided to change the title because we were worried it was too close to Atomic Habits, which is a book I love. but not a book you want to go up against. You know, it’s an absolute bestseller. Millions and millions of copies sold. but I really do believe the domino habit that first thing in the morning, it’s a game changer, even if you start there. And so

I’m gonna start to wrap this episode up. Gonna land the plane, as so to speak. last question. What question am I gonna pick? There’s a couple here. if I only remember one thing from this whole book, what do you want it to be? one thing. I mean, I’ve just spoken about the domino. I feel like I’ve touched on a few things.

I’m gonna maybe just bring them together. I’ve just spoken about the domino habit, so I won’t go there. But the thing I want you to remember is you get to start over as many times as you need. And this is not about

Overhauls, it’s about upgrades. And most importantly, it’s about upgrades to the current version of your life. What you’re currently doing. If you try to overhaul with a meal plan or some sort of get fit in six weeks thing, or let’s just go on a juice cleanse for five days, or whatever it is, that is such an extreme change that it is not sustainable. What actually moves the needle is small changes to your current life and highly.

Leverage habits. And that’s why I really encourage people to start with that domino habit at the start of the day. Because off the back of that, so much can be built. And so I’ve given you a few examples here, but it’s really about the current version of your life, benchmarking to not benchmarking to a past version. And I’m gonna say it again: what you can do on your busiest days, not just your best.

Because that is your real life. And when we design for your real life and we build or scale or leverage the momentum from there, everything changes. How you feel, how you move through the day, the mindset, the outlook. You know, healthy is not a set and forget. It’s a 24-7 thing, which means we can’t expect perfection. That drives all or nothing behavior. So, really, there’s so much in this book, which I just really hope helps a lot of people.

Like I said, whether you’re the high achiever who needs more sustainability, whether you’re the person prioritizing everyone and everything before yourself, or you’re the person who wants to prioritize your health more, or know that there’s an opportunity to make a gain, this book is for you.
